- Back squat — the heaviest, most complete lower-body movement; the foundation of leg day.

One honest caveat up front: most "ranked by EMG" lists treat electromyography as if it measures muscle growth. It doesn't. EMG measures how active a muscle is during a movement — a snapshot of effort, not a prediction of long-term hypertrophy. The legs are several large muscle groups that move in different ways, so the real rule is to cover every job: squat or press for the quads, hinge for the hamstrings and glutes, curl for the hamstrings directly, and raise for the calves — then progress them over time.

Electromyography (EMG) places electrodes on a muscle and measures the electrical signal it produces while you lift. Higher signal generally means the muscle is working harder in that moment. It's a useful tool — but it has real limits:
- EMG ≠ hypertrophy. A movement that lights up the EMG meter is not guaranteed to grow the muscle more over months of training. Researchers who study this directly (Vigotsky and colleagues, among others) have repeatedly cautioned that surface EMG is a poor proxy for long-term growth.
- It's measured acutely. EMG captures one session, often at submaximal loads, sometimes in untrained subjects. Growth happens across weeks of progressive, near-failure training.
- The legs are hard to read. The quads have four heads, the hamstrings two functions (hip extension and knee flexion), and the glutes work across squats, hinges, and thrusts. Electrode placement and exercise choice swing the numbers a lot. That's why this article ranks exercises in tiers and by muscle group rather than quoting precise "%MVC" figures that look authoritative but rarely replicate.
So treat the activation data as one input. The picks below combine it with what we actually know drives growth: heavy mechanical tension, a full range of motion (especially loading the stretched position), training close to failure, and enough weekly volume. A quick map of the legs
"Legs" is really four jobs, and different movements bias different muscles:
- Quadriceps (front of the thigh) — four heads that extend the knee. Trained by squatting, pressing, and leg extensions. The deeper and more upright the squat, the more the quads do.
- Hamstrings (back of the thigh) — two jobs: they extend the hip (hinges) and flex the knee (curls). Most people train only the first half. To grow hamstrings fully you need both a hinge and a curl.
- Glutes (the hips) — the body's most powerful hip extensors. Trained heavily by squats and hinges, and most directly by hip thrusts and deep, hip-dominant movements.
- Calves (lower leg) — the gastrocnemius and soleus that raise the heel. They get almost no work from squats and hinges, so they need direct calf raises or they get left behind.
The single most useful idea in leg training: squat/press for the quads, hinge for the hamstrings and glutes, curl for the hamstrings directly, and raise for the calves. Skip any of those jobs and a muscle gets left behind — usually the hamstrings or calves.
The best leg exercises, ranked
Tier 1 — heavy compounds (the foundation)
These should anchor almost every leg program. They allow the most load and train multiple muscles at once.
1. Back squat (barbell) — back squat
The most complete lower-body movement and the best single builder of overall leg mass — quads first, with the glutes, hamstrings, and core all working hard. It's the lift to get strong on and progress over years. Squat to at least parallel; deeper drives more glute and quad growth if your mobility allows. Form cue: brace the core, sit between your hips, drive the knees out, keep the bar over the mid-foot, and stand up through the whole foot. Depth before weight.
2. Front squat (barbell) — front squat
The bar sits on the front of the shoulders, forcing a more upright torso. That shifts more work onto the quads and takes load off the lower back, making it an excellent quad-builder and a gentler option for some backs. The catch is wrist and upper-back mobility for the rack position. Form cue: elbows high, bar resting on the shoulders (not the hands), stay upright, drive straight up. A clean grip or cross-arm grip both work — pick what lets you keep the elbows up.
3. Romanian deadlift (barbell) — Romanian deadlift
The best hip-hinge for the hamstrings and glutes. By keeping the legs near-straight and pushing the hips back, you load the hamstrings through a long, deep stretch — and training a muscle in its stretched position is strongly linked to growth. Form cue: soft knees, push the hips straight back, keep the bar against the legs, lower until you feel a strong hamstring stretch (usually mid-shin), then drive the hips forward. The lower back stays flat throughout.
4. Leg press — leg press
Heavy quad and glute loading without having to balance a bar or brace as hard. Because there's no balance demand, it's one of the easiest big lifts to push genuinely close to failure safely, which makes it a great volume tool alongside squats. Foot position shifts the emphasis: lower on the platform hits the quads more, higher hits the glutes and hamstrings more. Form cue: feet shoulder-width, lower until the knees reach roughly 90° (or as deep as you can without the lower back rounding off the pad), press through the whole foot, don't lock the knees hard at the top.

These add direct, focused work for each muscle group once the heavy compounds are done.
5. Bulgarian split squat (dumbbell) — Bulgarian split squat
A single-leg movement that builds the quads and glutes hard, fixes left–right imbalances, and trains balance and stability — all with far less spinal load than a heavy barbell squat. Brutal but extremely effective. Lean forward slightly to bias the glutes, stay upright to bias the quads. Form cue: rear foot on a bench, most of the weight through the front heel, drop straight down until the front thigh is about parallel, drive up through the front leg. Keep the front shin fairly vertical.
6. Lying leg curl — lying leg curl · seated leg curl
Direct knee-flexion work — the half of hamstring training that squats and RDLs miss. Hinges train the hamstrings as hip extensors; curls train them as knee flexors, and you need both for full development. The seated version stretches the hamstring more at the hip, which may give it an edge for growth. Form cue: control the weight up, pause briefly at peak contraction, lower slowly under control. Don't let the hips pop off the pad — that turns it into momentum.
7. Hip thrust (barbell) — hip thrust
The most direct glute-focused movement there is. It loads the glutes hardest exactly where they're strongest — at full hip extension — and it's easy to load heavy and progress. The top pick if glutes are a priority, and a useful posterior-chain builder for everyone. Form cue: upper back on a bench, bar over the hips (use a pad), drive through the heels, squeeze the glutes hard at the top until the torso is parallel to the floor, don't hyperextend the lower back.
8. Walking lunge (dumbbell) — walking lunge · reverse lunge
A single-leg movement that builds quads and glutes through a long stride and trains stability and conditioning at the same time. A longer step hits the glutes and hamstrings more; a shorter, more upright step hits the quads more. Form cue: step out, drop the back knee toward the floor, drive up and through the front heel into the next step. Keep the torso tall and the front knee tracking over the foot.
Tier 3 — isolation and accessories
Smaller, focused movements that finish off each muscle and cover what the compounds miss.
9. Leg extension — leg extension
Isolated quad work, and the best way to load the quads near full knee extension — the range where free squats give the least tension. Excellent for adding quad volume and for that "teardrop" near the knee. Great as a finisher or as a pre-exhaust before squats. Form cue: full controlled range, brief squeeze at the top, slow negative. Lighter weight with strict form beats heavy half-reps.
10. Standing & seated calf raise — standing calf raise · seated calf raise
The calves get almost nothing from squats and hinges, so they need direct work or they lag. The standing raise (knee straight) targets the larger gastrocnemius; the seated raise (knee bent) targets the soleus underneath. Train both for complete lower-leg development. Form cue: full range — a deep stretch at the bottom, a hard squeeze at the top — and a slow tempo. Calves respond to a full stretch and higher reps; don't bounce.
11. Good morning — good morning · glute-ham raise
Extra posterior-chain options. The good morning is a hinge variation that loads the hamstrings and lower back; the glute-ham raise is a bodyweight knee-flexion movement that trains the hamstrings through both their functions at once. Both are advanced — add them once the basics are solid.
Best for quads (the front of the thigh)
If bigger quads are the goal, build around knee-dominant work and load the stretched position. Lead with the back squat and front squat — the front squat's upright torso makes it especially quad-focused — then add leg press with feet low on the platform, Bulgarian split squats upright, and leg extensions to finish near lockout. Squatting to full depth recruits the quads far more than cutting it short.
Best for hamstrings (the back of the thigh)
The hamstrings have two jobs, so they need two movement types. Cover hip extension with the Romanian deadlift (a deep stretch under load is the key), and cover knee flexion with the lying or seated leg curl. Most lifters train only the hinge and wonder why their hamstrings lag — add the curl. The good morning and glute-ham raise are strong advanced options.
Best for glutes (the hips)
The glutes respond to both deep squats and direct hip extension. Lead with the hip thrust — it loads the glutes hardest at the top, where they're strongest — and full-depth back squats and Romanian deadlifts. Add Bulgarian split squats with a forward lean and cable glute kickbacks or hip abductions for direct, isolated work.
Free weights vs machines
These aren't competitors — they cover different jobs:
- Barbells and dumbbells allow the heaviest loading and the best progressive overload on the big compounds, and they train balance and stability. Squats, hinges, and lunges are where most of your leg growth lives.
- Machines offer stability and let you train to failure safely — the leg press, hack squat, leg curl, and leg extension take balance out so you can push the target muscle hard without a spotter. Machines also load some muscles (hamstrings near full knee flexion, quads near lockout) better than free weights do.
The strongest leg programs use a mix: one or two heavy free-weight compounds for mass, plus machine work for safe, high-effort volume and the ranges free weights can't load well.
What actually matters more than exercise choice
Picking the "#1 EMG" exercise matters far less than these fundamentals:
- Cover every muscle. Squat or press for the quads, hinge for the glutes and hamstrings, curl for the hamstrings, raise for the calves. Most people over-squat and under-train the hamstrings and calves.
- Progressive overload — adding load or reps over time. This is the actual driver of growth. See progressive overload.
- Training close to failure — most hard sets should end within 0–3 reps of failure. Legs tolerate this well, but heavy squats are taxing — leave a little more in reserve there than on machine work.
- Enough weekly volume — roughly 10–20 hard sets per muscle group per week for most trained lifters (sets per week), split across quads, hamstrings, glutes, and calves.
- Full range of motion — squat to depth, lower into the stretch on RDLs and curls, full range on raises. Loading the stretched position is one of the strongest levers for leg growth.
Get those right with four or five movements above and your legs will grow. Get them wrong and the "perfect" exercise list won't save you. Heavy compound leg work is demanding, so respect rest between sets — 2–4 minutes on squats and presses lets you bring real load to the next set.

What's the single best leg exercise?
If you could only pick one, the back squat — it loads the most muscle through the biggest range and builds overall leg mass, led by the quads and glutes. But it under-trains the hamstrings (knee flexion) and does nothing for the calves, so no single exercise is complete. A squat plus a Romanian deadlift covers far more of the leg than the squat alone.
Do I need to squat to build big legs?
No — but you need something like it. The squat is the most efficient quad-and-glute builder, yet the leg press, hack squat, and Bulgarian split squat build legs very effectively too, and are better options if squatting hurts your back or knees. What you can't skip is some heavy knee-dominant movement plus a hinge.
Why are my hamstrings lagging?
Almost certainly because you only train them as hip extensors (squats, RDLs) and never as knee flexors. Add a lying or seated leg curl — the hamstrings have two jobs, and most programs only train one of them.
