PHAT — Power Hypertrophy Adaptive Training — is a 5-day "powerbuilding" program created by Dr. Layne Norton, a PhD in Nutritional Sciences, professional natural bodybuilder, and raw powerlifter. It blends two training styles in one week: two heavy power days (low reps, big compounds, 3–5 reps) and three high-volume hypertrophy days (8–15+ reps, more isolation).
The logic is a feedback loop: the power days build strength, more strength lets you move heavier loads on the hypertrophy days, and heavier loads at higher reps drive more muscle growth. Every major muscle is trained twice a week — once heavy, once for volume — which research consistently ties to more hypertrophy than once-a-week training.
PHAT is an intermediate-to-advanced program. It assumes you already have a solid squat, bench, deadlift, and row, can commit to five sessions a week, and can recover from a high training load. It is not a beginner routine.
Who Layne Norton is
Dr. Layne Norton earned a PhD in Nutritional Sciences from the University of Illinois and competes as both an IFPA/NGA professional natural bodybuilder and a raw powerlifter with documented elite totals. That dual résumé is the whole point of PHAT: Norton designed it for lifters who, like him, refuse to choose between being strong and being big.
PHAT grew out of his frustration with the false split between "powerlifting" and "bodybuilding" training. His position: heavy, low-rep work and high-volume, higher-rep work are not rival philosophies — they are two stimuli that, programmed together, produce a more complete athlete than either alone. That idea now has a popular name — powerbuilding — and PHAT is its most widely-run template.
The science behind power + hypertrophy
PHAT works because it deliberately trains across the full loading continuum rather than parking in one rep range.
- Heavy work (3–5 reps) maximizes mechanical tension and strength. High-load training produces the largest strength gains and recruits the highest-threshold motor units. The stronger you get, the more absolute load you can use everywhere else.
- Higher-rep work (8–15+) accumulates volume. Muscle growth is strongly driven by total hard-set volume, and moderate loads let you accumulate that volume with less joint and nervous-system cost than maxing every set. Schoenfeld's loading review (2021) found hypertrophy is similar across a wide rep range when sets are taken close to failure — so the higher-rep days are where most of the muscle-building volume lives.
- Training each muscle 2×/week beats 1×/week. Schoenfeld, Ogborn & Krieger's 2016 meta-analysis found that, with volume equated, training a muscle twice a week produced more hypertrophy than once a week. PHAT's power-then-hypertrophy structure hits every muscle on two non-consecutive days by design.
- The strength→overload loop. This is the "Adaptive" in Power Hypertrophy Adaptive Training. Get stronger on Monday's heavy bench, and Friday's hypertrophy bench sets happen with more weight at the same reps — which is just progressive overload applied to your accessory volume.
A signature feature is the "speed work" that opens each hypertrophy day: the same compound from the power day, done for around 6 sets of 3 reps at roughly 65–70% of your power-day working weight, moved explosively. The concept is borrowed from the dynamic-effort method (Westside Barbell): submaximal load moved with maximal intent to train rate of force development, while adding a low-fatigue dose of practice on the main lift.

A common calendar: Mon power upper, Tue power lower, Wed off, Thu back/shoulders, Fri lower hypertrophy, Sat chest/arms, Sun off. Each muscle is trained heavy early in the week and again for volume later.
Power days in detail
The two power days are built on the big compounds in the 3–5 rep range, backed by a little secondary work at 6–10.
Day 1 — Upper Body Power
- Bent-over barbell row — 3 × 3–5
- Weighted pull-up or lat pulldown — 2 × 6–10
- Barbell bench press — 3 × 3–5
- Barbell overhead press — 2 × 6–10
- Biceps + triceps — 3 × 6–10 each

Hypertrophy days in detail
Each hypertrophy day opens with speed work on that day's main compound — about 6 × 3 at 65–70% of the power-day weight, explosive — then moves into higher-rep volume (8–15+, sometimes up to 20 on legs) with more machines and isolation.
Day 4 — Back & Shoulders Hypertrophy
Speed rows 6 × 3, then rows, pulldowns, and seated cable rows at 8–12; overhead press and dumbbell lateral raises at 8–15; rear delts and shrugs to finish.
Day 5 — Lower Body Hypertrophy
Speed squats 6 × 3, then leg press / hack squat, leg extensions, Romanian deadlifts, leg curls, and calves — most sets in the 8–15 range, some leg work up to 20.
Day 6 — Chest & Arms Hypertrophy
Speed bench 6 × 3, then incline barbell press and dumbbell/cable chest work at 8–15, followed by biceps and triceps supersets — barbell curls, cable pushdowns, and isolation finishers at 8–15.

How to progress on PHAT
- Power days — drive the top-end strength. Use double progression in the 3–5 range: when you hit the top of the range across all working sets with clean form, add weight (typically 2.5 kg upper / 5 kg lower) next time. This is the engine of the whole program.
- Hypertrophy days — chase volume and reps. Add reps within 8–15 before adding load; when you top the range, bump the weight. The stronger your power days get, the heavier these starting loads become automatically.
- Speed work — keep it fast, not heavy. 65–70% is a ceiling, not a target to creep past. If bar speed slows, the load is too high for its purpose.
- Manage fatigue. Five hard sessions a week is a real recovery demand. If your power-day numbers stall for two weeks straight, take a lighter week — a planned deload is part of running any high-volume program long-term.
Who PHAT is for — and who it isn't
Good fit:
- Intermediate-to-advanced lifters who want strength and size at once (powerbuilding).
- People who can train 5 days a week and recover well (sleep, calories, protein).
- Lifters bored of pure-strength templates like 5/3/1 or StrongLifts 5×5 who want more muscle-building volume.
Poor fit:
- Beginners. A linear full-body program adds weight to the bar far faster for the first 6–12 months, with a fraction of the volume and recovery cost. Run that first.
- Lifters short on time or recovery. Three or four sessions a week recovered properly beats five sessions half-recovered. Consider an Upper/Lower split or PPL.
- Pure powerlifters in a peak block, who need meet-specific peaking rather than three hypertrophy days.
Whatever the load or rep range, adequate protein (~1.6–2.2 g/kg bodyweight per day; ISSN position stand, 2017) is non-negotiable for the program to do its job.
How to track PHAT
PHAT lives or dies by progressive overload on two fronts at once — heavier power days and more volume on hypertrophy days — so you need a clean record of both. Log load × reps on every set, and watch two trend lines: the top-end weight on your power lifts, and the total hard-set volume on your hypertrophy days.
