The most effective bicep exercises for building size, based on activation data and training evidence, are:
- Barbell curl — the heaviest curl and the easiest to progressively overload.
- Incline dumbbell curl — loads the long (outer) head through a deep stretch with the arm behind the body.
- Hammer curl — a neutral grip that hits the brachialis and forearm to thicken the whole arm.
- Preacher curl — a strict, no-cheat curl that biases the short (inner) head.
- Cable curl — constant tension that's easy to progress and gentle on the elbows.
One honest caveat up front: most "ranked by EMG" lists treat electromyography as if it measures muscle growth. It doesn't. EMG measures how active a muscle is during a movement — a snapshot of effort, not a prediction of long-term hypertrophy. The biceps have two heads plus the brachialis underneath, so the real rule is to curl through a full stretch, vary the arm position and grip, and progress the load over time.
How we ranked these (and what EMG can't tell you)
Electromyography (EMG) places electrodes on a muscle and measures the electrical signal it produces while you lift. Higher signal generally means the muscle is working harder in that moment. It's a useful tool — but it has real limits:
- EMG ≠ hypertrophy. A movement that lights up the EMG meter is not guaranteed to grow the muscle more over months of training. Researchers who study this directly (Vigotsky and colleagues, among others) have repeatedly cautioned that surface EMG is a poor proxy for long-term growth.
- It's measured acutely. EMG captures one session, often at submaximal loads, sometimes in untrained subjects. Growth happens across weeks of progressive, near-failure training.
- Peak EMG ≠ best builder. The famous finding that the concentration curl produces the highest biceps activation is real and interesting — but it doesn't make it the single best mass builder. It just means the biceps work hard with the elbow braced and isolated.
So treat the activation data as one input. The picks below combine it with what we actually know drives biceps growth: heavy mechanical tension, training through a full stretch, working close to failure, and enough weekly volume. A quick map of the arm
"Biceps" is shorthand for three muscles that flex the elbow, and different curls bias different ones:
- Biceps brachii — long (outer) head. Forms the visible "peak." Because it crosses the shoulder, it's stretched and worked hardest when the upper arm is behind the body — incline curls and behind-the-body cable curls.
- Biceps brachii — short (inner) head. Adds width to the front of the arm. Biased when the upper arm is in front of the body — preacher and spider curls.
- Brachialis. Sits underneath the biceps. Growing it literally pushes the biceps up, making the arm look thicker. Trained with a neutral or pronated grip — hammer and reverse curls.
- Brachioradialis. The big forearm muscle on the thumb side. Worked heavily by hammer and reverse curls.
The single most useful idea in arm training: the biceps have a stretch position (arm back) and a contracted position (arm forward), and you should train both. Combine that with a neutral-grip curl for the brachialis and you cover everything that makes an arm look full.
The best bicep exercises, ranked
Tier 1 — heavy and foundational
These should anchor almost every biceps session. They allow the most load or the best stretch, and the clearest progression.
1. Barbell curl — bicep curl (barbell)
The heaviest curl and the easiest to overload week to week, which is why it's the backbone of most arm programs. A straight bar works both heads with a fully supinated grip; if your wrists complain, an EZ-bar version is a fine swap. Form cue: keep the elbows pinned to your sides, curl without swinging the torso, and lower under control — the slow negative is where a lot of the growth happens. A little body english on the last rep or two is fine; turning every rep into a swing is not.
2. Incline dumbbell curl — incline dumbbell curl
The best long-head builder. Lying back on an incline bench puts your upper arms behind your torso, stretching the long head under load — and training a muscle through a long, loaded stretch is one of the strongest growth stimuli we know of. Form cue: let the arms hang straight down at the bottom for a full stretch, curl without letting the elbows drift forward, and don't cut the bottom of the range short.
3. Hammer curl — hammer curl (dumbbell)
The neutral (thumbs-up) grip shifts work onto the brachialis and brachioradialis. The brachialis sits under the biceps, so building it pushes the peak up and thickens the whole arm — and the forearm work is a bonus. Form cue: keep the palms facing each other throughout, control the lowering, and don't let the dumbbells swing.
Tier 2 — constant tension and strict
These add tension, strictness, and a different resistance profile once the heavy work is done.
4. Preacher curl — preacher curl (machine) · EZ-bar preacher curl
Bracing the back of your arms on the pad takes momentum out of the lift and biases the short head, with a hard stretch at the bottom. The machine version keeps constant tension and is easy to run to failure safely. Form cue: don't fully lock out and rest at the top, and control the bottom — preacher curls are where rushed lifters strain a biceps tendon, so ease into the stretch.
5. Cable curl — bicep curl (cable)
The cable keeps constant tension through the entire range, including the contracted top where dumbbells and barbells lose it. Easy to load in small increments and gentle on the elbows, which makes it a great high-rep volume tool. Form cue: stand far enough from the stack to keep tension at the bottom; for the long head, try curling with the cable set low and your arms slightly behind you.
6. Dumbbell curl — bicep curl (dumbbell)
The classic. Dumbbells let each arm work independently — fixing left–right imbalances — and let you fully supinate (rotate the pinky up) to maximally shorten the biceps at the top. Alternating or both at once both work. Form cue: start with the palm forward or rotate from neutral to supinated as you curl, and squeeze at the top.
Tier 3 — isolation and finishers
Smaller movements that round out the arm and hit positions the big curls under-train.
7. Concentration curl — concentration curl
The exercise that tops EMG activation charts. Seated with your elbow braced against your inner thigh, there's zero momentum — just the biceps doing the work through a strict range. A great way to feel the biceps and finish a session with a hard contraction.
8. Spider curl — spider curl (dumbbell)
Leaning chest-down on an incline bench puts your arms straight down in front of you, biasing the short head and removing all swing. Tension is highest at the top, making it a strong contraction-focused finisher that pairs well with the stretch-focused incline curl.
9. Cross-body hammer / reverse curl — cross-body hammer curl · reverse curl (barbell)
Two ways to hammer the brachialis and forearms. The cross-body hammer curls the dumbbell toward the opposite shoulder for a strong brachialis line; the reverse curl uses a pronated (palms-down) grip to hit the brachioradialis hard. Either makes a good arm finisher.
Best for the biceps peak
The "peak" is the long (outer) head, and you build it by training the biceps in a stretched position with the arm behind the body: the incline dumbbell curl is the headline move, backed by a behind-the-body cable curl and the drag curl. You can't change the genetic shape of your muscle belly, but developing the long head is what makes a peak look taller.
Best for front width and the brachialis
For the front of the arm — the part that fills out a short sleeve — lead with arm-in-front curls and a neutral grip: the preacher curl and spider curl bias the short head, while the hammer curl builds the brachialis underneath to push the whole biceps up. Together they make the arm look thicker from every angle.
Free weights vs cables vs machines
These aren't competitors — they cover different jobs:
- Barbells and dumbbells allow the heaviest loading and the best progressive overload, and dumbbells fix side-to-side imbalances and allow full supination.
- Cables keep constant tension through the whole range, including the contracted position where free-weight curls lose tension.
- Machines (preacher and curl machines) offer stability and let you train to failure safely with no balance demand — ideal for the last hard sets of a session.
The strongest arm programs use a mix: a heavy free-weight curl for the base, a stretch-position dumbbell curl, and a cable or machine curl for constant-tension volume.
What actually matters more than exercise choice
Picking the "#1 EMG" exercise matters far less than these fundamentals:
- Train the stretch. Include at least one curl that loads the biceps with the arm behind the body (incline) — the stretched position is a powerful growth driver.
- Progressive overload — adding load or reps over time. This is the actual engine of growth. See progressive overload.
- Training close to failure — small muscles like the biceps tolerate it well, so most hard sets should end within 0–2 reps of failure.
- Enough weekly volume — roughly 6–14 hard direct sets for the biceps per week for most trained lifters, remembering they also work on every pull (sets per week).
- Full range of motion — a full stretch at the bottom and a hard squeeze at the top; half-reps cheat the most productive part of the curl.
Get those right with any three or four exercises above and your arms will grow. Get them wrong and the "perfect" exercise list won't save you.
A sample biceps workout
A balanced finisher you can bolt onto a pull day or run as part of an arm day — it covers a heavy curl, the stretch, and the brachialis:
